The book calls it The Kink in the Hose

My legs feel heavy or puffy

Hours of sitting slow the blood flow in your legs. Four seated moves get it going again, and nobody at work will notice.

Sounds like you?

“I notice my feet or ankles feel puffy and swollen after a long day.”
“My legs often feel “sleepy” or heavy from sitting.”

The free reset

Sitting all day can be like a kink in your body’s hose, reducing blood flow from your legs and causing swelling. To keep your circulation flowing freely, use quick lower-leg exercises.

3 minutes Circulation Booster Routine

  1. Calf raises

    0:45

Feet flat, raise both heels onto your tiptoes, then lower. 15 to 20 times. Standing? Hold the desk.

  2. Ankle circles

    0:45

Feet off the floor. Draw big circles with your toes, 10 each way, each foot.

  3. Seated march

    0:45

Lift each knee as if marching, a few inches off the floor. 20 marches.

  4. Toe spreads and taps

    0:45

Spread your toes inside your shoes, then tap your feet for 10 seconds. Repeat if time permits.

1 minute Ankle Pumps

Only have a minute? Do this one.

  1. Pump

Seated, feet flat. Lift your toes high, set them down, lift your heels. Rock heel to toe about once a second for a minute.

How often

This combo builds strength, so start smart: once a day. When that feels comfortable, go to twice a day. Sore muscles? Take a rest day, or do a stretching combo instead.

On long sitting days, add 60 seconds of ankle pumps every hour.

In one study, a short walk every hour kept leg arteries working normally. The book’s rule of thumb: consistency beats intensity. Aim for a two-minute Movement Snack every half hour.

Heaviest by the evening? Legs up and ankle pumps

At home, lie back with your legs resting up on cushions or a wall, feet higher than your hips, for a minute. Then, legs still up, pull your toes toward you and point them away, slow and full, for a minute. Breathless lying back, or your legs ache or tingle up there? Sit with your feet on a stool instead.

Never into pain. Dizzy? Stop. One swollen, sore leg? See a doctor today. Chest pain or breathless? Get emergency help.

Why sitting does this

In the book’s own words, from chapter 1.2, Your Heart on Desk Days.

Break the Stillness TrapChapter 1.2, Your Heart on Desk Days

Have you ever stood up after a long flight or a day at your desk and noticed your feet feel puffy and swollen? That is a visible sign of a hidden problem.

Imagine your circulatory system is a complex garden hose. When you move, the water flows freely. When you sit for hours, you are putting a kink in that hose. The flow slows to a trickle, pressure builds up, and the entire system comes under strain, leading to reduced energy and an increased risk of health problems.

What the studies found

What to expect: In one small study, leg arteries kept working normally with a short walk every hour. Not a promise: every body is different.

  • USA · 2015 · 12 young men

    A walk every hour

Over 3 hours of sitting, how well the leg artery widened dropped. A 5-minute walk every hour stopped the drop.

  • 2024 · 27 healthy adults

    A foot raised while sitting

Feet swelled over a day of sitting. Raising one foot during the day made that foot swell less.

    Read the study
  • China · 2022 · 16 adults aged 56 to 82, before hip or knee surgery

    Ankle pumps lying down

Lying down, ankle pumps made the blood in the thigh’s main vein flow 7 to 9 times faster at its peak than at rest.

When to see a doctor

Swelling in only one leg, or a leg that is painful, warm, red or darker, can be a blood clot. See a doctor today, not exercise. With breathlessness or chest pain, get emergency help.

  • Get emergency help now: chest pain, sudden breathlessness, fainting, a sudden severe headache, a face that droops, an arm that suddenly goes weak, slurred speech, or pain after a serious accident.
  • Back pain plus any of these? Get emergency help too: numbness around your genitals or bottom, new trouble peeing, wetting or soiling yourself, or numbness or weakness in both legs.
  • See a doctor today: one leg swollen, painful, warm, red or darker; a fever with the pain; or severe pain that is getting worse fast.
  • Book a doctor or physio: pain, tingling or weakness down one arm or leg, pain that wakes you, weight loss you can’t explain, pain after a fall, or no easing in 4 weeks.

General guidance, not medical advice. New injury or surgery, pregnant, or a heart condition? Ask your doctor before new exercise.
